    • Start in downward dog, bring your right knee to your right wrist
    • Your right ankle points toward your left wrist (or slightly inward, depending on your flexibility)
    • Extend your left leg back, hips square to the front
    • Stay upright or fold forward over your front leg
    • Stay for 3-5 minutes, then switch sides

    • Lower your forearms to the mat, or extend your arms forward

    What you might feel: Frog is one of the most intense hip openers. It can feel like your pelvis is "melting". Breathe deeply into your lower abdomen. Visualize your breath loosening tension, layer by layer.

    Reclined Twist (Supta Matsyendrasana)

    Purpose: Twist that mobilizes hips and spine, calms the nervous system, stimulates digestion.

    Execution:

    • Lie on your back, pull your right knee to your chest
    • Drop your right knee to the left, extend your right arm to the right
    • Look to the right, feel the twist through your whole body
    • Stay for 3-5 minutes, then switch sides

    Seated Wide Angle (Upavistha Konasana)

    Purpose: Opens hips and hamstrings, stretches the inner legs, calms the mind.

    Execution:

    • Sit on your mat, extend your legs wide apart
    • Keep your back straight, feet active (toes pointing up)
    • Gently fold forward from your hips, not from your back
    • Support yourself with cushions if needed
    • Stay for 3-5 minutes, slowly come up

    What you might feel: This pose asks for surrender. You can't force it — that would damage your hamstrings. Instead, the pose invites you to wait, to breathe, to trust that your body opens at its own pace.

    Bound Angle (reclined butterfly)

    Purpose: Opens the pelvic area, calms the nervous system, stimulates abdominal organs.

    Execution:

    • Lie on your back, bend your knees and bring the soles of your feet together
    • Let your knees drop to the floor (use cushions under your knees for support)
    • Place your hands on your lower abdomen, just below your navel
